# Bedroom Temperature for Sleep: What the Research Actually Says

It started with my husband.

He runs considerably warmer than I do, and for years I assumed his preference for a freezing bedroom at night was just one of those personal quirks you negotiate in a relationship. I am someone who reaches for an extra blanket. He is someone who kicks everything off by midnight. We compromised, usually unsatisfactorily, somewhere in the middle.

Then we moved from Hamburg to Cyprus. Summers in northern Germany meant sleeping with an open window, cool air drifting in, which I had always taken for granted. In Cyprus, 25 degrees outside at night means the window stays closed and the air conditioning runs. And I noticed, fairly quickly, two things I had not expected to notice: I was falling asleep faster in the cooled room, and waking up feeling more rested than I usually did on warm nights.

It made me curious enough to look into the actual research. What I found explained both observations precisely.

## Why Your Body Temperature and Sleep Are Directly Connected

This is the mechanism that makes everything else make sense.

Your core body temperature follows a circadian rhythm, dropping in the evening as part of the biological preparation for sleep. This cooling is not incidental. It is part of the signal your brain uses to initiate sleep onset. The drop in core temperature triggers the release of melatonin and shifts your body toward the physiological state that allows sleep to begin.

The bedroom temperature matters because your body dissipates heat through your skin and extremities. If the ambient temperature is too warm, that heat dissipation is impaired, the core temperature drop is delayed or incomplete, and sleep onset takes longer. This is the precise physiological reason my Hamburg nights felt easier than my early Cyprus nights before we understood what the bedroom needed to be doing.

## What the Research Shows About the Optimal Range

The evidence on this is more specific and more consistent than most sleep content suggests.

A longitudinal study published in Science of the Total Environment, using wearable sleep monitors and in-home environmental sensors, found that sleep was most efficient and restful when nighttime ambient temperature ranged between 20 and 25 degrees Celsius, with a clinically relevant 5 to 10 percent drop in sleep efficiency when temperature increased from 25 to 30 degrees Celsius. That 5 to 10 percent drop in sleep efficiency is not trivial. It means meaningfully less restorative sleep, more fragmentation, and more awakenings, simply from a room that is a few degrees too warm.

A separate 2024 study published in BMJ Open, tracking people sleeping in their own bedrooms across a summer, confirmed that rising bedroom temperatures are associated with disrupted sleep architecture, particularly in city apartments where nighttime heat accumulates and persists.

And a 2025 polysomnographic study published in PMC ([PMC12524338](https://pmc.ncbi.nlm.nih.gov/articles/PMC12524338/)
) examining adaptive thermal regulation found that thermoregulation plays a pivotal role in sleep quality, with the body’s ability to regulate temperature varying across different sleep stages. The deep sleep stages, particularly slow-wave sleep, appear to be the most sensitive to ambient temperature disruption.

### The Deep Sleep Connection

This is the part I found most interesting.

Deep sleep, or slow-wave sleep, is the most physically restorative stage of the sleep cycle. It is when growth hormone is released, when muscle repair happens, when the immune system consolidates its activity. It is also the stage most disrupted by a bedroom that is too warm.

The reason is again thermoregulatory. During slow-wave sleep, the body actively reduces its core temperature further than during lighter stages. If the environment is competing with that process by being too warm, slow-wave sleep is shortened or fragmented. You cycle through it more briefly, surface earlier into lighter sleep, and lose the restoration that comes with adequate time in that stage.

For someone training 3 to 4 times a week, as I do, this is directly relevant beyond just sleep quality. Deep sleep is where the physical recovery from training largely happens. A bedroom that is too warm is not just an inconvenience. It is cutting into recovery time.

### What About the Warm Shower Paradox?

This is a detail that surprises most people: taking a warm shower or bath in the evening has consistent evidence for improving sleep onset, despite the apparent contradiction.

A systematic review and meta-analysis by Haghayegh et al. (2019, [PMID 31102877](https://pubmed.ncbi.nlm.nih.gov/31102877/)
) found that passive body heating via a warm shower or bath one to two hours before bed, lasting 10 minutes or more, improved sleep onset and slow-wave sleep. The mechanism is the opposite of what you might expect: the warm water draws blood to the skin surface, accelerating the release of heat from the body’s core. When you step out of the shower, the rapid cooling of the skin triggers a faster drop in core temperature than would happen without the shower.

So the warm shower works precisely because it makes the body cooler, faster. Combined with a cool bedroom, it becomes a very effective one-two preparation for deep sleep. This is now part of my own evening routine, and I can confirm the subjective experience matches what the research describes

### The Air Conditioning Question

Living in Cyprus, this is not an abstract question. The air conditioning is not optional in summer. But how you use it matters.

A few things I have learned that the research also supports:

**Set it to cool the room before you get into bed, not after.** You want the ambient temperature already in range when your body begins its pre-sleep temperature drop, which starts one to two hours before you feel tired.

**Aim for 18 to 22 degrees Celsius as a starting point.** The optimal temperature range for sleep is narrow, typically 18 to 21 degrees Celsius, reflecting the body’s need for precise thermal conditions to maintain normal sleep physiology and thermoregulatory processes during rest. Individual variation is real, and some people sleep well slightly outside this range, but it is the most consistently cited starting point across the research. **The airflow matters as much as the temperature number.** Direct cold air on your face or body while sleeping creates a different thermal experience from cool ambient air. If the AC vent is pointed at the bed, redirecting it or using a light blanket to buffer direct airflow while keeping the room cool overall tends to produce better results than either fighting the cold or tolerating the heat.

**For couples with different preferences:** layering works better than compromise. A cool room with individual duvets of different weights means both people can maintain their preferred thermal experience without the ambient temperature being a problem for either.

## The Hamburg to Cyprus Observation, Revisited

What I experienced in Hamburg without thinking about it was a natural sleep environment. Cool nights, open window, a slight drop in temperature as the night progressed. My body was getting exactly the thermal conditions it needed without any effort.

What Cyprus required was recreating that environment deliberately. Same outcome, different mechanism. The air conditioning is not a compromise. Used correctly, it is actually closer to the optimal thermal environment than the average summer night in northern Europe, where temperatures stay warm enough to disrupt sleep without being hot enough that anyone thinks to address it.

My husband, it turns out, was right about the cold room. He just could not have told you why.

### Practical Changes Worth Making

- **Check your current bedroom temperature.** Most people have no idea what temperature their bedroom actually reaches overnight. A [simple indoor thermometer](https://amzn.to/4xX98to) placed on the nightstand for a week tends to produce a surprising number. The target is 18 to 22 degrees Celsius for most adults.
- **Cool the room before you need it.** If you are using [air conditioning](https://amzn.to/3RkEpWH) or a fan, run it for 30 to 60 minutes before bed rather than turning it on when you get in. Your pre-sleep temperature drop starts well before you feel sleepy.
- **Try the warm shower approach.** A 10-minute warm shower one to two hours before bed, then stepping into a cool room, accelerates the core temperature drop that sleep onset depends on. The combination has more evidence behind it than either alone.
- **Lightweight, breathable bedding.** The blanket is part of the thermal environment. Heavy synthetic bedding traps heat against the body in a way that counteracts a cool room. - **For partners with different preferences:** a cooler room with individual lighter and heavier duvets is usually more effective than trying to find a single temperature that works for both people. The research consistently shows that ambient air temperature and bedding together determine the thermal experience, so they can be calibrated independently.

Your bedroom temperature is not a comfort preference. It is a physiological input that directly affects how fast you fall asleep, how much deep sleep you get, and how well your body recovers overnight.

The research points consistently to 18 to 22 degrees Celsius as the optimal range for most adults. A warm shower one to two hours before bed accelerates the core temperature drop that sleep onset depends on. Lightweight, breathable bedding helps the body regulate its own temperature through the night.

In Hamburg, I had this by accident. In Cyprus, I have it on purpose. The sleep feels the same.
